5 exercises that relieve your back during desk work

Eight hours at a monitor keeps the spine in one position and the muscles of the neck and lower back gradually shorten. The routine below takes five minutes and can be done right at your desk.

Short answer

The most effective help for a back during desk work is regular change of position: stand up briefly every hour and run through five exercises – neck release, thoracic extension, hip-flexor stretch, glute activation and a gentle seated rotation.

1. Neck release

Sitting upright, tuck the chin slightly back (a double chin) and tilt the head towards one shoulder. Hold 20–30 seconds and switch sides. Never pull with a jerk – the stretch should build gradually.

2. Thoracic extension over the chair back

Clasp your hands behind the head, rest the shoulder blades on the top edge of the backrest and gently extend over it as you exhale. Three to five slow breaths. This restores movement in the area that stiffens most at a computer.

3. Hip-flexor stretch in a lunge

Kneel on one knee with the other foot forward at a right angle. Tuck the pelvis and shift your weight slightly forward until you feel a stretch at the front of the thigh. 30 seconds per side. Shortened hip flexors are a common reason for lower-back pain in desk workers.

4. Glute activation (bridge)

Lie on your back, knees bent, feet on the floor. Lift the pelvis as you exhale, squeeze the glutes at the top and lower slowly. Ten to fifteen repetitions at a calm pace – do not arch the lower back.

5. Gentle seated rotation

Sitting, hold the back of the chair and slowly rotate your trunk to one side as you exhale. Hold for a few breaths and switch. Rotation is a natural spinal movement that disappears completely during computer work.

When exercises are not enough
